What are the best exercises to help you thrust/pound harder and sustain your weight with your arms for longer.

Argh. I guess I should link to an example in case that didn't come across as incredibly helpful.

Plank position will strengthen your core as well as your arms, both of which should help with your concern.

Push-ups to obvious? Try doing them on one those TRX suspension system (or the homemade equivalent) for more stability and core.

First make sure you have the proper platform. The control you have in missionary position is greatly enhanced if you have a bed with a foot board you can brace against and really use the muscles of your legs to provide some extra oomph. Without that bracing you're never going to be able to make full use of your body.

Yeah, basic push-ups and planks would probably do what you want.

But, er, you might want to check with your partner first. Harder thrusting/pounding is not necessarily a good thing, depending on your partner. If you are a male having sex with a female, in most instances hard pounding is just a porn thing that can be painful in real life.

Get a headboard that has vertical bars, not a flat piece of wood. You can grab the vertical bars at a height that is suitable to you.

I do not belief this based on numerous past experiences. It depends on the person, the position, mood, time of the month, the person they're with... Plenty of women love this, all things being equal. Ask! Collaboratively experiment if both of you are curious!

Back to question: High intensity interval training helps a lot.

It can be really simple: Go easy for five minutes on, say, a treadmill, go hard for 30 seconds to two minutes, go easy again for a few minutes, repeat.

I suspect that this is going to be less of a muscle strength thing and more of a general cardiovascular endurance thing.

YMMV, but I'm really not buff in any way whatsoever, and when I find myself at that "oh shit can't hold myself up anymore need to roll over" point it's not because my biceps/triceps/pecs can't handle the weight — it's because I'm completely winded and I need to catch my breath. It feels like sprinting too hard, not like doing too many bench presses.

If that's where you're at, then you just want something that gets your heart rate up — running, biking, swimming, whatever. Or hedge your bets and do burpees like janey47 suggests, since those are a good aerobic workout and good overall strength training.

In general for sex I'd really recommend some yoga, stretching, strong & limber core/ab muscles and high-intensity interval training. Instead of thinking about singular "positions" think about how many positions both bodies could be in (even staying in the missionary/man-on-top "framework"), if you both have enough flexibility and strength and endurance for it.

Not to sound like a smartass, but if feasible just actually fuck more. I used to see new guitar players buy these finger exercisers and other gadgets. I always figured you came out miles ahead just picking up the guitar itself. Then there was no approximation of the muscle movements, it was exact. Meantime, you were getting all the other benefits of practice. I understand you want to develop the muscles when fucking isn't an option, but do make sure more of it is in the "workout mix".

a cautionary tale:

there was time when my partner an I went from quite unfit, to extremely fit, we didn't keep the intensity up forever, but we didn't drop all the way back either.
There was a time in the middle there when we we were finding it quite eay to push ourselves over our sensory and physical thresholds and flop exhausted and happy.

But in the months that we were super very extremely fit, training for hours every day, and pretty much nothing else except that eating and sleeping, sex was a disaster.
Not because we were tired, but because we seemed to be so cardiovascularly fit that it required evermore explosive dynamic excersions to trigger the rush of endorphins or adrenalin or whatever is going on when your eyes loose focus and your limbs go wobbly. Sex went on and on and on, and it started to require so much effort and time, so much time to push ourselves to completion, the fun to satisfaction ratio was becoming marginal. There were lots of conversations, along the lines of,
'how the hell do we finish this? maybe if we hold our breath? maybe if you bite me really hard on the face? or punching me in the legs, no that's not working, Harder?'

We've had babies, three off them, we've been through (when summed together) more than a year of sleep deprivation induced sexual desire droughts, but being super fit was the worst.
